The Lifting Numbers Worth Trusting, and the Ones That Lie to You

I build the calculators on this site, so it would suit me to tell you that every number they return is the truth. It is not. Some of these figures are solid enough to plan a training block around. Others are estimates wearing the costume of precision, and treating them as exact is how people end up chasing a target that was never real.

Here is my honest verdict on the numbers a lifter actually encounters, and what each one is genuinely good for.

An estimated max is a programming tool, not a trophy

One-rep max formulas take a weight and a rep count and project what you could lift once. Used the way they were designed, at low rep counts, they are good. If you want to run a block at seventy-five percent, an estimate from a set of three will get you there, and the difference between the estimate and reality is smaller than the day-to-day variation in how strong you feel anyway.

The error grows quickly with reps. A set of fifteen tells you a great deal about your endurance and comparatively little about your one-rep strength, because those are different qualities with different limiting factors. Two lifters hitting the same fifteen-rep set can have genuinely different true maxes. The formula cannot see that, and it cannot see whether your form holds together under a load you have never attempted.

Use the estimate to pick your working weights. Do not use it to claim a number you have not lifted.

Calorie equations describe a population, not a person

Every calorie calculator, including mine, runs a published equation that was fitted to a group of people in a study. On average, across that group, it predicts well. You are not an average. Metabolic rate varies meaningfully between people of identical height, weight, age, and sex, and activity multipliers are the roughest part of the whole calculation because almost nobody classifies their own activity accurately.

The right way to use the output is as a two-week experiment. Eat at the estimate, weigh yourself consistently, take a weekly average, and adjust based on what actually happened. The equation gets you into the right neighbourhood so you are not guessing from nothing. Your own trend data is what makes it correct, and it is the only source that reflects you specifically.

Protein is forgiving, and the rest of the split is preference

Protein is the one macronutrient target worth taking seriously, and the good news is that the useful range is broad. Research consensus for people training to build or retain muscle lands well above general population guidance, and the range is wide enough that hitting it roughly is fine. There is no cliff you fall off by being ten grams out.

What surprises people is how little the remaining carbohydrate and fat split matters once protein and total calories are fixed. Within sensible bounds, the split is a question of what makes you feel good in training and what you can actually stick to. If a higher-fat pattern suits you, that works; if you train better with more carbohydrate, that works too. Adherence beats optimisation, because the perfect split you abandon in three weeks loses to the decent one you keep for a year.

Body composition: watch the direction

Tape-based body fat estimates get criticised for being imprecise, and the criticism is fair. What it misses is that imprecision and uselessness are different things. If the method reads a few points high for you, it will most likely read a few points high next month too, which means the change between measurements is far more reliable than either single figure.

So use it as a trend line. Same person measuring, same time of day, same conditions, every few weeks. A reading that moves from twenty-two to nineteen is telling you something real even if neither number is exactly right. A single reading, treated as fact, is not.

BMI deserves its own warning here. It is a height-and-weight ratio with no knowledge of body composition, which makes it actively misleading for people carrying a lot of muscle. Plenty of lean, strong lifters are classified as overweight by it. That is a limitation of the measure, not information about them.

What this all adds up to

The pattern is the same one that shows up everywhere numbers meet reality. These figures are not wrong, they are just answering a narrower question than the one in your head. An estimated max answers "what should I load today," not "what can I lift." A calorie equation answers "where should I start," not "what do I burn." A body fat percentage answers "which direction am I moving," not "what am I made of."

Ask each number the question it can actually answer, then let your own tracked data settle the rest. That is why every calculator here shows the formula it used and names its limitations. You should be able to see exactly which question you are getting an answer to.
